Chicago is fast, flat, and sometimes warm by the finish. A practical guide to what to eat and drink the day before, race morning, every 5K, and where to celebrate after with real food.
Why Chicago Demands a Different Plan
Every marathon has its own nutritional personality. Chicago is fast and flat — you already know that — but it's also a late-September/early-October race in the American Midwest, which means it can start at 46°F and finish warm and humid around 11am, right when the 4+ hour runners are still out on the course. I've seen years with a start at 46°F and a finish at 70°F. That kind of temperature swing changes your hydration plan more than almost any other factor.
The course runs through 29 neighborhoods, with aid stations every mile (not every 5K like some European marathons) stocked with Gatorade Endurance and water, plus Maurten gels at km 30 (mile 18) for the elite field — everyone else needs to carry their own. This matters: you can't count on "what's being handed out" showing up exactly when you need it.
The Night and Day Before: It's Not Just "Carb Loading"
Carb loading works, but it doesn't mean plowing through a tray of pasta the night before and calling it done. The consistent evidence points to 36-48 hours of gradually increasing carbohydrate intake (8-10 g/kg of body weight/day) paired with reduced training volume — not a single binge.
My practical recommendation for the two days before:
- Thursday/Friday (2-3 days out): normal meals, good hydration, moderate salt.
- Saturday (day before): breakfast and lunch with easily digestible carbs (rice, potatoes, white bread, fruit), low insoluble fiber, moderate fat. Early dinner, nothing new or exotic.
- Avoid: alcohol, excess fiber, very spicy or greasy food, trying new restaurants in River North the night before running 26.2 miles.
Chicago in September/October usually has good weather for a walk the day before along the Riverwalk or through the Loop — use that time to hydrate well while you stroll, not to stand on the Magnificent Mile eating deep dish pizza at 8pm.
Race Morning: Timing and Content
You'll wake up 3-3.5 hours before the start (corrals close early, and there's a fair walk from the gear check area to your corral in Grant Park).
- 3 hours before: breakfast of 1-1.2 g/kg of carbs — bagel with jam, oatmeal with banana, toast with honey. Coffee if that's your routine (more on caffeine below).
- 60-90 minutes before: a small extra snack of fast carbs if you're hungry (gel, banana, date bar), 300-500ml of water or an electrolyte drink.
- 15-20 minutes before your corral: one last sip of water, no more than 150-200ml, to avoid needing a bathroom stop in the early miles.
The most common mistake I see with PMPRunning athletes running Chicago: showing up dehydrated because they were afraid of needing the bathroom in the corral. The porta-potty lines in Grant Park are long but manageable if you arrive with time to spare — don't sacrifice hydration over that.
Caffeine: Dose and Timing
Caffeine reliably improves endurance performance in the literature, with effective doses typically between 3-6 mg/kg taken 45-60 minutes before effort. For a 154-lb (70kg) runner, that's 210-420mg — the range is wide because individual sensitivity varies a lot, and testing it out on race day without rehearsing it in long training runs is an unnecessary gamble.
My suggestion: normal coffee at breakfast (your usual dose), plus, if your body tolerates it, a caffeinated gel between km 25-30, when central fatigue starts to outweigh muscular fatigue. Don't stack caffeine in the first hour of the race — the effect accumulates and can cause unnecessary tachycardia or anxiety, worth mentioning given what we know about cardiac response to prolonged effort: a marathon runner's heart, young or masters, is already under considerable sustained workload for 3-5 hours [PMID:40667749], and race day isn't the time to add unnecessary sympathetic stress by over-caffeinating.
Gels and Carbohydrates: Mile by Mile
The modern recommendation for events longer than 2.5 hours is 60-90g of carbohydrates per hour, using multiple transportable sources (glucose + fructose) to maximize intestinal absorption — something your gut can be trained to handle with repeated practice in long training runs.
Concrete plan for Chicago (adjust based on your goal pace):
- Miles 0-5 (through the Loop and Lincoln Park): nothing yet, just water if you're thirsty. This is a crowded, loud stretch — not the time to be fishing for a gel in your belt.
- Mile 6 (Old Town): first gel, 20-25g of carbs. Water at the next stop.
- Miles 10-11 (Wicker Park/Bucktown): second gel. This is where many runners start to feel the heat if the sun's come out — check in with how much you're sweating, not just the clock.
- Mile 15 (Pilsen): third gel. This section tends to have less shade; if the day has turned warm, consider an electrolyte drink instead of just water here.
- Miles 18-19 (Chinatown into South Loop): fourth gel, ideally with caffeine if you've tested it before. This is Chicago's famous "wall" — after Chinatown, the terrain feels more isolated and mental.
- Miles 21-23 (toward Michigan Ave): fifth gel if you're running 4+ hours, or your last one if you're going faster. Muscular fatigue is well established by now; prioritize simple carbs over anything new.
- Mile 25 to the finish: you don't need more carbs at this point, just maintain hydration with small sips if it's hot.
Total: 4-6 gels of about 25g each, plus whatever you take from the aid stations (Gatorade Endurance provides extra carbs and sodium). Practice this exact number in your 18-20 mile long runs before the race — don't debut it on race day.
Hydration: Water vs. Electrolytes Based on the Weather
Chicago can surprise you with humidity off Lake Michigan even on "cool" days. The practical rule:
- If the starting temperature is below 54°F: water at most stations, electrolytes every 2-3 stations.
- If it climbs above 64°F with sun: alternate water and electrolyte drink at nearly every station, and consider extra sodium (capsules or salt tabs) if you're a heavy sweater or have a history of cramping.
There's no single sodium-per-hour formula that works for everyone — individual variability in sweat rate is enormous. What is consistent is that dehydration above 2% of body weight degrades performance and thermoregulation, so weigh yourself before and after your long runs to estimate your personal sweat rate and plan accordingly.
After the Race: Recovery and Where to Eat Well in Chicago
In the first hour after crossing the finish line, the goal is simple: carbohydrates + protein in roughly a 3:1 or 4:1 ratio, plus rehydration with sodium. The organizers' recovery bag (water, snacks, banana) works for the immediate start, but it doesn't replace a real meal.
My list of places to celebrate in Chicago, built for tired legs and real hunger:
- Portillo's (several locations, including River North): the classic Chicago Italian beef and hot dog. Carbs, sodium, flavor — exactly what the body craves after 26.2 miles.
- Lou Malnati's or Giordano's: deep dish pizza. High in carbs and fat, perfect for race night when fast digestion no longer matters.
- Wildberry Pancakes and Café (River North): if you finish early and want a restorative brunch with quality carbs and fruit.
- The Publican (West Loop): if you'd rather go with something higher in quality protein — meats and seafood — and don't mind walking (or limping) a bit further.
- Intelligentsia Coffee: for guilt-free post-race caffeine, close to Grant Park.
Coach's Perspective
What I repeat to myself and to my PMPRunning athletes most often: your race nutrition plan doesn't get decided race week. It gets built in the long runs of the 10-12 weeks before, testing gels, caffeine doses, and intake timing until your gut and your head trust the plan without having to think about it. Chicago gives you a fast, generous course with plenty of aid stations — take advantage of that, but don't rely on improvising on the day. The difference between finishing strong in Grant Park or dragging through the last 5 miles almost always comes down to details rehearsed months in advance, not the brilliance of your race-day plan.
